How to Do a Muscle-Up: What You Need First
A muscle-up is a pull-up and a dip joined by a transition over the bar. Before attempting one, most people need roughly 10 strict pull-ups and 10 strict dips, because the movement asks for both at once and then adds a position neither of them trains.
What is a muscle-up?
A muscle-up is a pull-up, a transition over the bar, and a dip, performed as one continuous rep. You start hanging, pull until your chest clears the bar, roll your shoulders over it so your elbows come underneath you, and press to straight arms above the bar. Then you reverse the whole thing under control.
It is the last movement in the pull-up family on this site, after the rungs in how to do your first pull-up and the variations in pull-up variations. It is not a beginner exercise, and the honest version of this article spends most of its length on what comes before it.
What do you need before attempting one?
You need roughly 10 strict pull-ups and 10 strict dips, both with a full range and no kick. That threshold is a rule of thumb, not a finding; no study sets an entry standard for the muscle-up. The reasoning is arithmetic. The movement contains both exercises and adds a third element, so being comfortable with each part separately is the sensible floor.

The last row is the one people skip. An ordinary pull-up stops when the chin clears the bar. A muscle-up needs the chest to clear it, which is several centimetres higher and considerably harder. If you cannot pull your chest to the bar, the transition has nothing to work with.
Which muscles does a muscle-up use?
A muscle-up uses the pulling muscles in the first half and the pressing muscles in the second, which is why it feels like two exercises rather than one. Youdas et al. (2010) measured the lats at 117 to 130 percent of a maximal isometric contraction during a pull-up, with the biceps at 78 to 96 percent. McKenzie et al. (2022) measured peak triceps activation at 1.04 millivolts during a bar dip and concluded the movement targets the chest and triceps effectively.
The muscle-up asks for both, back to back, without a rest between them. That is the whole difficulty, and no amount of training one half compensates for the other.
Bar or rings?
Learn it on a bar. Walker et al. (2023) had 10 active men perform 5 repetitions of both the bar muscle-up and the ring muscle-up while recording 8 muscles, and found the ring version demanded significantly more upper trapezius, biceps and forearm flexor activity during the pull phase, and more triceps and biceps during the push phase. The shoulder stabilisers did not differ.
Their reading was that the instability of rings mainly raises the demand on the upper limbs. In plain terms, rings do not teach you anything new about the movement, they just make the arms and grip work harder while the rings swing. That is a reason to use them later, when the bar version is solid, and a reason not to start there.
The one thing rings do offer is a free-rotating grip, which some shoulders prefer. If the bar version hurts the front of your shoulder, rings are worth trying before giving up on the movement.
How do you train the transition?
The transition is the part that fails, and it responds to being trained on its own rather than attempted at the end of a fatiguing rep.
- High pull-ups. Pull to sternum height instead of chin height. 3 sets of 3 to 5, as a rule of thumb. If you cannot get your chest to the bar, nothing after this matters.
- Negatives from the top. Start above the bar in the dip support position, lower slowly through the transition to a hang. This is the same principle as negative pull-ups, applied to the part you cannot yet do.
- Band assisted muscle-ups. A band across the bar under the feet, the same setup as in resistance bands for pull-ups, takes enough weight off that the transition becomes reachable.
- The straight bar dip. The second half of the movement, trained separately, until 10 reps are routine.
Train them 2 or 3 times a week on your pull days, inside the structure in the beginner calisthenics workout plan.
What about the kip?
Most muscle-ups you see online are kipped, and the kip is a different exercise. Dinunzio et al. (2019) compared strict and kipping pull-ups in 11 athletes and found the kip raised rectus abdominis activation by 28.7 percent, external oblique activation by 21.8 percent and hip flexor activation by 26.1 percent, while biceps activation dropped by 26.7 percent. The work moves from the arms to the hips.
That is not a moral problem, it is an information problem. A kipped muscle-up can be done months before the strict one, which means it tells you nothing about whether the strength is there. If the goal is the strength, build the strict version. If the goal is the rep for a video, the kip will get it sooner and you will know less about yourself.
What about the shoulder?
The muscle-up takes the shoulder through a large range under load, at the exact arm position 2 papers flag. Prinold and Bull (2016) tracked scapular movement in 11 regular pull-up trainees and reported that high arm elevation during pull-ups reduces the sub-acromial space and raises the pressure there. Urbanczyk et al. (2020) modelled muscle forces in 11 men and found the underhand grip loaded the rotator cuff most of the 3 techniques tested.
The practical conclusion is the entry standard, not avoidance. A shoulder that handles 10 strict pull-ups and 10 strict dips without complaint is a shoulder that has been prepared. One that does not is being asked to learn a hard skill and carry an unfamiliar load at the same time.

Months, and for many people longer, because the prerequisites alone take most beginners a year or more from zero. Anyone promising a muscle-up in 30 days is selling something. Build the pull-up and the dip first; the transition is a short skill on top of a long base.
Is the muscle-up bad for your shoulders?

Prinold and Bull (2016) found high arm elevation in a pull-up reduces the sub-acromial space, and Urbanczyk et al. (2020) found grip choice changes rotator cuff load. Attempt it with a shoulder that already handles both component movements comfortably.
