Chest Dips vs Tricep Dips: What the Lean Changes
A chest dip leans the torso forward with the elbows flaring slightly; a tricep dip keeps the torso upright with the elbows tracking back. It is the same exercise with the same bars, and the lean is the only thing you change. Both work both muscles, and the shift between them is smaller than the names suggest.
What actually separates a chest dip from a tricep dip?
The separation is torso angle, and nothing else. Both are performed on the same parallel bars with the same hands and the same range. In a chest dip you lean forward so your shoulders end up in front of your hands at the bottom, and the elbows drift slightly wider. In a tricep dip you stay upright, chest over hips, with the elbows tracking straight back beside the ribs.
Everything you read about the two being different exercises comes down to that single variable. The form standard for both is the same one in dips for beginners: lower until the upper arm is roughly parallel with the floor, press back to straight arms, keep the shoulders down away from the ears.
What do the measurements actually show?
The measurements show both muscles working in both versions, which is the part the names obscure. McKenzie et al. (2022) put 13 experienced men through bench, bar and ring dips with motion capture and surface electromyography and recorded peak triceps activation at 0.83 millivolts on the bench, 1.04 on the bar and 1.05 on the rings. A second paper from the same group had 15 men take a set of bar dips to exhaustion and concluded that the bar dip “targets pectoralis major and triceps brachii effectively”, with activation rising in both as fatigue set in.
So the honest summary is: a dip is a chest and triceps exercise. The lean moves the balance, it does not flip a switch.

The fourth row is worth flagging plainly. The papers above did not measure a leaning bar dip against an upright one. The lean shifting work toward the chest is mechanical reasoning, not a finding I can cite: leaning forward puts the chest in a lengthened position under load and changes the line the arm travels. Treat it as a sound principle rather than a measured number.
How do you shift a dip toward the chest?
You shift a dip toward the chest with 3 changes, applied together.
- Lean. Tip the torso forward from the start of the rep so the shoulders finish in front of the hands at the bottom.
- Let the elbows widen a little. Not flared to the sides, but not pinned to the ribs either.
- Use wider bars if you have a choice. Parallel bars set slightly wider than shoulder width suit the leaning version.
Keep the depth to what you control, as a rule of thumb. A deeper lean mostly buys more shoulder range, and that is the position McKenzie et al. (2022) flagged on the bench version. If a dip is not yet possible at all, the bridges are in dips for beginners and the slow-lowering method in negative pull-ups.
How do you shift it toward the triceps?
You shift it toward the triceps by staying vertical and keeping the elbows close. Chest over hips through the whole rep, elbows travelling straight back beside the ribs, no lean at any point. This is also what a bench dip does by default, since with your hands behind you on a bench there is no way to lean forward at all.
That is why the bench version is the triceps version: McKenzie et al. (2022) summarised it as predominantly targeting the triceps brachii, with the caveat that it requires a greater range of shoulder extension than either bar version.
For comparison, Youdas et al. (2010) measured the triceps at 73 to 109 percent of a maximal contraction and the chest at 95 to 105 percent during an ordinary push-up. The push-up gives more to the chest, the dip more to the triceps, which is the reason both sit in the beginner calisthenics workout plan rather than one replacing the other.
Which version should a beginner train?
A beginner should train the upright version, on a bench first and then a bar, and leave the lean until both are comfortable. The order comes from the same study: McKenzie et al. described the bar dip as “an appropriate progression from the bench dip due to the higher peak muscle activations”.
The reasoning behind leaving the lean for later is control. A forward lean adds a second thing to manage in a movement where the shoulder is already at the end of its range, and there is no measured payoff large enough to justify learning both at once.
3 sets of 8 to 12 reps, 2 or 3 times a week, at the hardest version you can hold form in. The rep range is the American College of Sports Medicine’s recommendation for novices, and the frequency comes from Grgic et al. (2018), who found strength gains rising from an effect size of 0.74 at 1 session a week to 0.93 at 3. Both the set count and the choice of version are rules of thumb.
Does picking the right version matter much?
It matters less than making the version harder over time. Kotarsky et al. (2018) randomised 23 men to 4 weeks of progressive push-up variations or barbell bench press and found both raised bench press strength significantly, with the bodyweight group improving more on its own test. The word carrying that result is progressive.
A dip that stays at the same difficulty for 3 months builds nothing after the first fortnight, whichever way you lean. Feet further out on the bench, then heels raised, then the bar, then added load. Where that road ends is in how to do a muscle-up, which is a pull-up and a dip joined together.

No. Pick the version your shoulder tolerates and progress it. Kotarsky et al. (2018) showed progressive bodyweight variations build strength as well as barbell work; what matters is that the difficulty rises, not that you collect angles.
Which version is harder on the shoulders?
